Going to bed at inconsistent times desynchronizes this rhythm, making deep sleep harder to reach regardless of duration.
Light exposure is the strongest zeitgeber (time cue). Morning sunlight within the first hour of waking anchors your rhythm. Evening blue light from screens suppresses melatonin by up to 50%, delaying sleep onset and compressing REM windows.
Practical Sleep Hygiene
Evidence supports several low-cost interventions: keep bedroom temperature between 18–20°C, avoid caffeine after 2 PM, and maintain a consistent wake time even on weekends. A 20-minute wind-down routine — reading, stretching, or breathing exercises — signals the nervous system to shift from sympathetic to parasympathetic dominance.
If you wake at 3 AM and cannot return to sleep within 20 minutes, get up and do something calm in dim light. Staying in bed while anxious trains the brain to associate the mattress with wakefulness — a pattern clinicians call conditioned insomnia.
